Adults over the age of 50 who paired whey protein supplementation with consistent resistance training achieved the most significant improvements in muscle mass and lower-body strength compared to other dietary and exercise variations, according to data reviewed by health.com.
The body builds muscle naturally through childhood and early adulthood, but a gradual decline in muscle mass typically begins around ages 30 to 35. This process can accelerate significantly after age 65, potentially leading to sarcopenia—an excessive loss of muscle mass that heightens the risk of falls and physical injuries. Understanding how targeted nutrition and resistance training counteract this decline is essential for maintaining long-term mobility and independence.
Evaluating Protein Sources and Resistance Training for Adults Over 50
A comprehensive review published in the journal Nutrients evaluated data from 235 controlled studies encompassing nearly 21,000 participants aged 50 to 89. Researchers from Taipei Medical University and the University of Washington analyzed various protein sources—including whey, casein, collagen, meat, soy, rice, and oat proteins—both independently and alongside different physical activity regimens, including resistance training, aerobic exercise, and multimodal fitness programs.
The findings demonstrated that whey protein combined with resistance training yielded the greatest gains in muscle mass and leg strength. For overall mobility, which researchers measured via walking speed, the Timed Up and Go test, and balance assessments, the most effective regimen paired whey protein with multimodal exercise programs.
Whey protein, derived from cow’s milk, contains a full complement of essential amino acids required to repair and build muscle fibers. Among these is leucine, a key amino acid that triggers muscle protein synthesis. “If you don’t have enough leucine, the body cannot start the process of protein synthesis and, implicitly, of forming muscle mass,” explains Anya Grechka, a dietitian. While individuals avoiding dairy due to allergies or vegan dietary preferences can obtain leucine from alternative protein sources, Grechka notes that whey serves as a rapid method to reach the necessary daily intake.
Recommended Exercise Routines and Protein Targets
Nutrition alone is insufficient for preserving muscle tissue; physical loading is required to stimulate repair and growth. When muscles encounter resistance from weights, bands, or body weight, the body responds by repairing and strengthening the tissue. The U.S. Centers for Disease Control and Prevention (CDC) advises older adults to engage in muscle-strengthening activities at least two days per week. However, performance physiologist Mark Kovacs suggests that three to four days per week of weight-based resistance training represents an ideal target, while functional body-weight exercises incorporating mobility can be performed nearly every day.
“You’ll be able to walk more, you’ll be able to lift heavier weights, you’ll have better balance, and ordinary daily activities will become easier or won’t become more difficult as you age,” Kovacs explains. Incorporating small movements into daily routines—such as lunges during work breaks or arm exercises using a sturdy chair—can significantly enhance functional strength over time.
Regarding daily nutritional targets, the National Council on Aging recommends that adults aged 65 and older aim for approximately 1 to 1.2 grams of protein per kilogram of body weight daily. Data from the Dietary Guidelines for Americans indicate that roughly 50% of women and 30% of men aged 71 and older fall short of daily protein recommendations. While whey supplements, milk, cottage cheese, and yogurt offer convenient options, whole foods such as meat, eggs, fish, beans, peas, and nuts also contribute to a balanced intake.
“We can influence how quickly and how severely we are affected by the loss of muscle mass,” Grechka emphasizes, highlighting that proactive nutritional and physical habits remain powerful tools for healthy aging.
