Relieve lower Back Pain: A Gentle Yoga Sequence
Lower back pain is a common ailment, often stemming from prolonged sitting, stress, or poor posture. Fortunately,yoga offers a safe and effective way to find relief,improve flexibility,and strengthen supporting muscles.This sequence focuses on gentle stretches designed to decompress the spine, release tension, and promote overall well-being. Remember to listen to your body and modify poses as needed.
Preparing for Your Practice
Before you begin, find a quiet space and consider using a yoga mat for cushioning. Have a block or stack of books nearby for modifications. Deep, conscious breathing is key throughout this practice, so focus on inhaling and exhaling fully.
The sequence
1. Cat-Cow Pose (Marjaryasana to Bitilasana)
This gentle flow warms the spine and improves coordination.
* Begin on your hands and knees, with your wrists under your shoulders and knees under your hips.
* Inhale as you drop your belly towards the floor, arching your back and lifting your chest and tailbone (Cow Pose).
* Exhale as you round your spine towards the ceiling, tucking your chin to your chest and drawing your navel towards your spine (Cat Pose).
* Repeat this flowing movement for 5-10 breaths.
2. Child’s Pose (Balasana)
Child’s Pose is a restorative posture that gently stretches the lower back and hips.
* From hands and knees, bring your big toes to touch and widen your knees slightly.
* Gently lower your torso between your thighs, extending your arms forward.
* Rest your forehead on the floor,or use a block for support if needed.
* Hold for 30-60 seconds,breathing deeply.
3. Reclined Knee-to-Chest pose (apanasana)
This pose releases tension in the lower back and hips.
* Lie on your back with your knees bent and feet flat on the floor.
* Draw both knees towards your chest, gently clasping your hands around your shins.
* Gently rock from side to side to massage your lower back.
* Hold for 30-60 seconds.
4. Supine Twist (Supta Matsyendrasana)
twisting poses help to release tension and improve spinal mobility.
* Lie on your back with your knees bent and feet flat on the floor.
* Extend your arms out to the sides at shoulder height.
* Gently drop both knees to the right, keeping your shoulders flat on the floor.
* Gaze towards the left.
* Hold for 30-60 seconds, then repeat on the other side.
5. Reclining Pigeon Pose (Supta Kapotasana)
This pose targets the hips and lower back, releasing deep tension.
* Lie on your back with your knees bent and feet flat on the floor.
* Cross your right ankle over your left thigh, just above the knee.
* Gently draw your left thigh towards your chest, interlacing your fingers behind your left thigh or over your left shin.
* Hold for 30-60 seconds, then switch sides.
6. bridge pose (Setu bandhasana)
Bridge Pose strengthens the back muscles and glutes, supporting the lower back.
* Lie on your back with your knees bent and feet flat on the floor, hip-width apart.
* press your feet into the floor and lift your hips off the ground, engaging your glutes.
* Keep your thighs parallel and your chest open.
* Hold for 30-60 seconds, then slowly lower your hips back to the floor.
7. One-Legged King Pigeon Pose (Eka Pada Rajakapotasana) – Modified
This pose stretches the hip flexors and lower back, but can be intense. A modification is key.
* Come to your hands and knees.
* Slide your left knee forward, resting your outer left shin on the floor.
* Place a block or stack of books underneath your left hip for support.
* Slowly slide your right leg back, straightening your knee behind you.
